How accurate are nutrition labels? The 20% rule nobody mentions
US regulations allow labels to be off by 20%, rounding can hide calories entirely, and the calorie formula itself is a century-old approximation. What that means for how you should track.
People who weigh their food to the gram usually assume the label they're multiplying against is exact. It isn't — and the ways it isn't are written directly into food regulations. Understanding the real error bars changes how you should think about calorie tracking altogether.
The 20% rule
Under US FDA labeling regulations, a nutrition label is considered compliant even when the actual content deviates by up to 20% from the declared value (in the unfavorable direction — more calories, fat, or sugar than stated, or less of beneficial nutrients). A meal labeled 500 kcal can legally contain around 600. Enforcement testing is sparse, so real-world products cluster near — and sometimes beyond — that boundary.
Rounding games
Labeling rules also permit rounding that systematically hides small amounts:
- Under 5 kcal per serving can be declared as 0 calories — this is how zero-calorie cooking sprays are, in fact, nearly pure fat.
- Calories above 50 round to the nearest 10; between 5 and 50, to the nearest 5.
- Under 0.5g of trans fat per serving can be declared as 0g trans fat.
Combine small servings with favorable rounding, and a product consumed several servings at a time can quietly contribute real calories that appear nowhere on the label.
The serving size is doing the heavy lifting
The biggest practical gap between the label and your intake is rarely lab error — it's that you didn't eat one serving. Declared serving sizes (a half cup of ice cream, 11 chips, a quarter of the frozen pizza) are chosen from regulatory reference amounts, not from how humans eat. The label can be perfectly accurate about a portion nobody consumes.
Even the formula is an approximation
Calorie counts are almost never measured by burning the actual food. They're computed with the Atwater system: 4 kcal per gram of protein and carbohydrate, 9 per gram of fat — century-old averages applied to every food equally. Real digestion varies: fiber contributes less than assumed, processing changes energy availability, and some whole foods resist digestion enough that the formula visibly overshoots. USDA researchers famously measured whole almonds delivering roughly 20% fewer usable calories than their label value, because part of the fat passes through undigested.
So is tracking pointless? No — the opposite
Here's the conclusion this data actually supports: every calorie number you will ever log is an estimate — the label, the database entry, the AI scan, and the gram-weighed home meal computed from label values. Once you accept that, the strategy becomes obvious:
- Consistency beats precision. If your estimates are biased but consistently biased, the weekly trend still tells the truth, and the trend is what you act on.
- Stop paying precision costs. Weighing rice to the gram against a ±20% label is effort spent past the accuracy ceiling. A five-second log you'll still be doing in March beats a two-minute ritual you quit in week two.
- Adjust from results, not arithmetic. If the scale trend stalls for two weeks, your real intake is above your real expenditure — shrink portions, whatever the labels claim.
